Long Contractions
Table of Contents
What this move is
Plain-language subtitle: the held version of the basic inward pull.
This exercise takes the same core contraction from the short drills and stretches it out over time. Instead of squeezing and releasing quickly, you learn how to keep the contraction active without gripping your whole body.
What it trains
- endurance in the pelvic floor
- the ability to hold a clear contraction over time
- calmer breathing under effort
- confidence with different hold lengths
What it should feel like
You should feel an inward lift that stays present while you count, not a panic squeeze that disappears halfway through the hold.
Effort is expected. Pain is not. If the contraction turns into a full-body brace, back off the intensity and try to keep the lift cleaner instead of stronger.
Step-by-step instructions
- Contract your vaginal canal as strongly as you can using the same cue from the short contractions.
- Hold the contraction for 10 seconds.
- Release.
- Repeat 10 times.
- If you are ready, build from there to another 10 holds of 20 seconds, and then another 10 holds of 30 seconds.
The PDF also says beginners can start smaller:
- 10 sets of 5 seconds
- then 10 sets of 10 seconds
- then 10 sets of 15 seconds
Sets, reps, positions, and weekday placement
Weekday placement:
- second exercise on Mondays
- first exercise on Thursdays
The schedule page gives this example:
| Order | Position | Prescription |
|---|---|---|
| 1 | Standing | 5 sets of 10-second contractions |
| 2 | Sitting | 5 sets of 10-second contractions |
| 3 | Laying down | 5 sets of 20-second contractions |
| 4 | In all fours | 5 sets of 20-second contractions |
| 5 | Standing | 5 sets of 30-second contractions |
| 6 | Laying down | 5 sets of 30-second contractions |
The PDF specifically says to switch positions every 5 sets.
Common beginner mistakes
- counting too fast
- holding your breath
- squeezing hard at the start and then losing the lift halfway through
- clenching the jaw, glutes, or thighs instead of settling into the hold
- treating longer holds as proof you are "better" rather than checking whether the contraction stayed clean

When to pause, scale down, or stop
Scale down if:
- you lose the contraction before the count is over
- your breath gets stuck
- longer holds make you bear down
The easiest scale-down is to shorten the hold time while keeping the same movement quality. Five good seconds are more useful than thirty messy ones.
